Six years ago (2019-2020), I did high volume pull ups training, ~400+ pull-ups in one hour and 20min session. To reach this level, I took me around two years. I was 28-30 years old at the time and 93kg. My "record" was 43 sets of 8 reps with 30 seconds pause between sets.
Fast forward today, I'm 35 years old, 195cm 104kg with 22% body fat (measured at doctors office) and no training for years.
For the last two months, I'm back at training, around 2-4 times per week (before, I was able to go for 5 sessions per week). Currently, my training structure and numbers looks like this:
Pull ups 1:
| Reps |
Sets |
Pause |
| 7 |
10 |
1min |
3min rest
Pull ups Pyramid 1:
1, 2, 3, 4, 5, 6, 7, 6, 5, 4, 3, 2, 1 (For every done rep I pause for 5 seconds)
3 min rest
Pull Ups Pyramid 2:
1, 2, 3, 4, 5, 6, 5, 4, 3, 2, 1 (For every done rep I pause for 5 seconds)
5min rest
Dips 1:
| Reps |
Sets |
Pause |
| 12-14 |
6 |
30-45seconds |
3min pause
Pull Ups Pyramid 3:
5, 6, 7, 8, 9, 10 - After each set 30 seconds pause
3min pause
Parallel pull ups on Monkey bar (more biceps focused):
| Reps |
Sets |
Pause |
| 5 |
10 |
45sec |
3min pause
Dips 2:
20, 19, 18, 17, 16... 1 - after each set 90 seconds pause
End of training.
Total : ~250 pull ups and 262 dips, all done in 1h 20min
When I originally started with calisthenics years ago, I don't even remember how I looked, I only got comments here and there that my back were larger. I cannot even recall if I had visible abs, I think I did since I was leaner. Also, back then I didn't hit my macro nutrients at all, I was eating junk food mostly.
Now, I do keep my macros, and for sure I'm caloric deficit. I have a belly, not big and a lot of body fat around trunk, especially its ugly once Imin seated postion.
I'm worried thst I'm doing too much of endurance training instead of hypertrophy training. I look countless video, Dr. Mike Renesance Periodization on YT, and the conclusion is hypertrophy is anywhere between 5-30 reps as long as you hit almost to failure. Also, there needs to exist progressive overload and increased time under tension.
Regards macros now. An example of a 3 meal day looks like this:
Breakfast
50g of oats with milk, tuna can drained, 40g scoop of whey with 250ml of milk.
Lunch:
200g of cooked turkey breats, 40g of whey with milk
Dinner
150g of cooked chicken breats, 40g of whey and 200ml of low fat greek yogurt
As you can se no carbs at all.
So, the question for more experienced practicioner. What should I do to maximize hypertrophy and not go "astray" on endurance path?
